The plate — every meal
½
Non-starchy vegetables
Fibre slows glucose absorption, reduces inflammation, and hits the 25g/day PCOS target without adding significant carbs.
Fill this half with Spinach · Broccoli · Zucchini · Kale · Cucumber · Peppers · Asparagus · Cauliflower · Green beans · Arugula
¼
Quality protein
Protein has the lowest insulin response of the three macros. Eating it before carbs (even 5 min earlier) cuts the glucose spike by up to 30%.
Target 30–40g per meal Chicken breast (200g = 50g) · Salmon (300g = 65g) · Eggs + Greek yogurt · Lentils + chickpeas · Cottage cheese (200g = 24g) · Tuna (150g = 43g)
30–40g per meal
¼
Low-GI carbs
Lower GI = slower blood sugar rise = less insulin secreted = less androgen stimulation. Total net carbs should stay under 50g/day.
Choose from Sweet potato · Oats · Quinoa · Lentils · Chickpeas · Berries · Brown rice (small portion)

Avoid White bread · White rice · White pasta · Cornflakes · Agave syrup · Fruit juice
<50g net carbs/day
+
Healthy fat (small amount)
Slows gastric emptying and buffers the post-meal glucose curve. Also essential for fat-soluble vitamins and hormone production.
Keep portions small ½ avocado · 1 tbsp olive oil · 25g mixed nuts or seeds · 1 tbsp tahini or almond butter
3 Non-negotiable rules
1

Eat protein before carbs

Even 5 minutes makes a difference. Studies show eating protein or vegetables before carbohydrates reduces the post-meal glucose peak by 20–30%. Start every meal with the protein on your plate.

2

Never eat carbs alone

Carbohydrates eaten without protein or fat spike glucose fastest. Pair every carb source with at least one of: protein, fat, or fibre-rich vegetables. Fruit alone, crackers alone, bread alone — all out.

3

Eat breakfast within 2 hours of waking

Cortisol peaks in the morning — skipping breakfast extends the cortisol window and destabilises blood sugar for the rest of the day. Make it high-protein (30g+). Overnight oats with protein powder, eggs with avocado, Greek yogurt with berries.

Smart swaps
Skim / low-fat milk
→
Full-fat milk or oat milk (unsweetened)
Low-fat dairy has a higher insulin index than full-fat — the fat blunts the response.
White rice
→
Quinoa or cauliflower rice
GI drops from 73 to 53 (quinoa) or near-zero (cauliflower). Same volume, far less glucose impact.
Orange juice
→
Whole orange + water
Juice strips the fibre — glucose spikes 40% higher than eating the whole fruit.
Breakfast cereal
→
Rolled oats + protein powder
Most cereals: GI 70–80+. Rolled oats: GI 55. Adding protein brings the meal-level response down further.
Agave syrup
→
Raw honey (small amount) or skip
Agave is 85% fructose — processed entirely by the liver and strongly linked to fatty liver and insulin resistance.
Plain rice crackers as a snack
→
Rice crackers + cottage cheese or nut butter
Adding protein or fat to any carb source slows digestion and halves the glucose spike.
Supplements worth taking
🧲
Magnesium
300–400mg / day
Deficient in the majority of women with PCOS. Cofactor in insulin receptor function — low magnesium = worse insulin sensitivity.
Food sources: pumpkin seeds, dark chocolate (85%+), spinach, almonds, black beans
🔁
Myo-Inositol
2g twice daily
The most studied PCOS supplement. Acts as a secondary messenger in insulin signalling — helps insulin actually work at the cellular level.
Supplement: 2g with breakfast + 2g with dinner. Look for 40:1 myo:D-chiro ratio
☀️
Vitamin D
2,000–4,000 IU / day
Over 80% of women with PCOS are deficient. Low vitamin D is independently associated with worse insulin resistance and higher androgen levels.
Food sources: salmon, sardines, eggs, fortified oat milk. Supplement D3 + K2
⚡
Zinc
15–30mg / day
Commonly depleted in PCOS. Zinc modulates 5-alpha reductase — the enzyme that converts testosterone to its more potent form (DHT).
Food sources: pumpkin seeds, beef, chickpeas, cashews, oysters
